Progressive overload: when to add weight, reps or sets
A decision rule you can run mid-workout: top of the rep range at the same effort → add load; under it → add reps; weeks of neither → check recovery.
Progressive overload gets explained as a philosophy when it’s actually a decision rule. You’re standing at the bench with 80 kg loaded, your log says last week was 8, 8, 7 — the only question that matters is what do I do right now? Here’s the rule, then the reasons.
The rule: double progression
Pick a rep range for the exercise — say 6 to 10.
- Hit the top of the range on all sets, at the same effort? Add load next time. Smallest jump available: 2.5 kg on upper-body lifts, 5 kg on lower. Your reps will drop back toward the bottom of the range. That’s the design, not a failure.
- Inside the range but under the top? Same load, chase reps. 8, 8, 7 becomes 9, 8, 8 becomes 10, 9, 9. Every added rep at the same weight is overload — the tonnage math doesn’t care which lever you pulled.
- Below the range? The last jump was too big or the day is bad. Drop back to the previous load and rebuild.
That’s it. One glance at the log, one decision, no philosophy required.
“At the same effort” is the load-bearing clause
The rule silently assumes your sets end a similar distance from failure each week. Grinding from 3-reps-in-reserve to 0-in-reserve across a month looks like progress in the log — same weight, same reps — while the actual stimulus went nowhere and fatigue climbed. Effort creep is the most common way people progressively overload on paper and stall in reality. Logging RPE (or just “how many reps were left?”) next to each set catches it.
When neither lever moves: the escalation ladder
Three-plus weeks with no new rep and no new load on a lift you care about, in order of what to check:
- Recovery first. Sleep short? Deficit steep? Progress on a hard cut is often maintenance in disguise — holding your lifts while losing weight is getting relatively stronger. Judge accordingly, and mind training through soreness — it’s usually fine, but it isn’t free.
- Then volume. If recovery is genuinely fine, the muscle may need more work: one or two extra hard sets per week, ideally on a second day. The budget logic lives in how many sets per muscle group per week.
- Then the exercise. Six months of stalling on one movement sometimes just means the movement is done paying. Swap for a cousin — dumbbell press for barbell, front squat for back — and progress the new lift instead. Novelty isn’t magic; it’s a fresh rep-range runway.
Sets are the slow lever, not the weekly one
Notice that adding sets appears in the escalation ladder, not the weekly rule. Load and reps are session-to-session levers. Volume is a monthly lever — you add sets when a muscle has proven, over weeks, that it recovers from its current allotment and no longer grows on it. Adding a set every time a workout feels easy is how routines bloat into two-hour sessions that no schedule survives.
None of this works without the log
Double progression’s entire operating cost is knowing exactly what you did last time — load, reps, and how hard it felt. Memory rounds up. “About 80 for 8” was 77.5 for 7 with a spot, and three weeks of remembering generously erases the very signal the rule runs on.

The uncomfortable timescale
Run properly, double progression adds something almost every week for months as a beginner — then slows, permanently. An intermediate lifter’s honest rate might be one rep, on one lift, per week. That’s not the system failing; that’s what building muscle actually costs in time. The rule’s job is to make sure the slow gains that are available never get left on the table — and the log’s job is to prove they happened.
